Meal Prep Essentials

I promise to post my week 2 progress tomorrow! But first I received some questions on meal prep and how to make food that isn't boring as well as time consuming. So here are my week 3 meals and a breakdown on what I consider the essential tools to make prep easy and quick (and tasty!).

First, I recommend investing in a set of containers that will hold a full meal and fit in your lunch bag. I purchased this set from Isolator Fitness but there are many other brands. Tight fitting lids are essential! Second, a scale, measuring cups, and an array of knives. This is about all you will need!









On to preparing actual food! My absolute favorite tools are my pressure cooker, rice cooker, and NutriBullet (but any decent blender will do). I can make 3-4 pounds of chicken in the pressure cooker in only 20 minutes or so. I simply throw in the chicken and some marinade, set it, and forget it! The rice cooker makes several cups to perfection in 15 or so minutes plus has a basket for steaming veggies while your rice cooks! And finally, the blender takes the place of a mixer and also makes some delicious protein shakes.


Using only these tools I can complete my meal prep in 1-2 hours for 4-5 days worth of meals. This week I chose to make protein pancakes for easy breakfasts. I will add the recipe below. My second meal is a venison burger with buffalo cauliflower. The final meal I prepped is chicken (prepared in the pressure cooker) with a side of either frozen veggies and rice or sweet potato (baked in the oven). Dinners will likely be salmon and veggies prepared fresh each night. I also packed tuna packets, almonds, and Quest bars into my lunch bag for snacks. Since the rice cooker, pressure cooker, oven, and stove top can all be going at the same time I didn't have to do anything more then get each one started and cook the burgers and sweet potato while I waited.

I hope this helps anyone struggling with meal prep. I will start sharing recipes from now on as I favor simple, flavorful cooking to anything over the top. I think it will help those of you who are new to this see that you don't have to get food-blogger-fancy to eat healthfully!


Protein Pancakes

Ingredients:
2 ripe bananas (I used over-ripe ones that I had frozen)
3/4 cup egg whites (about 4 eggs worth)
1/2 cup quick cook oats
1 1/2 - 2 scoops of whey (I used MyProtein Rocky Road flavor)
4 TBSP flour (I used regular bread flour but feel free to substitute)
1/2 cup coffee, brewed
1 Tsp. baking powder
Directions:
1. Combine all ingredients in a blender
2. Heat skillet or griddle with oil (I used coconut oil)
3. Measure out 1/2 cup of batter into hot skillet
4. Cook until bubbles form and burst 
5. Flip and continue to cook 1-2 minutes

Makes six 1/2 cup pancakes. Freeze leftovers and spritz with water then heat in the microwave for 30 seconds to serve later. Top with PB2, sugar free syrup, or fresh fruit.

Grocery Haul

One of the things I keep hearing is how hard nutrition seems to everyone. The 'fitness' industry has led you to believe there are bad foods and good foods and super foods. There are expensive shakes and oils and exotic produce that you 'must' eat in order to achieve your dreams. Fats make you fat. Or is it carbs? And this is why people give up...

I decided to take anyone who is interested through a typical shopping trip for me. Let me note that I already had hit up a sale on seafood a couple weeks ago so my freezer is loaded with salmon, tilapia, and tuna. I also already had a large lot of locally sourced ground beef in my freezer. So this grocery trip is light on meat but otherwise fairly typical. So let's take a look at what I brought home.

General grocery store tips:
The outside of the store is where you want to purchase the bulk of your food. The meat/seafood counter and coolers, the dairy/egg section, and produce. Generally most things that come in a box or a can are not the best choices. The exception to this is generally coffee, oatmeal, healthy fats like coconut oil, or tuna and salmon (in cans or packets). Frozen fruits and veggies are fine.

Produce:
I typically buy about equal parts of fresh produce and frozen. I'd rather not have to make trips to the store every 2-3 days for fresh fruits and veggies. This trip I picked up blueberries (I had a coupon), grapes, avocado, almonds, spinach, frozen broccoli (I also used a coupon for this), and frozen cauliflower (buffalo flavored for something different). I usually wouldn't buy grapes but I had a coupon for them and my daughter loves them. She will also help me eat the spinach!


Proteins:
As I stated above, I have a pretty large freezer stash of meat and fish currently. So I only picked up a few things. Two packages of chicken breasts (they were buy one, get one free), two packages of turkey bacon, two cartons of eggs (I use these for cooking and baking and egg whites. I have local farm eggs for eating.), peanut butter, and tuna packets (because I had coupons and they are super convenient). 


Dairy and Snacks:
I purchased my usual Silk unsweetened vanilla almond milk (coupon) and Arctic Zero faux ice cream (because it can satisfy a craving without blowing my diet). I had coupons for the creamer, oatmeal, Greek yogurt, and cheese (the two smaller cheese packages are chevre, or goat cheese). I also bought coffee, chipotle mustard (I need flavor in my life!), and sugar-free Jell-o (because I can also snack on this when I want sweets and not blow my entire day of eating). The real ice cream I had a great coupon for, so I went ahead and got it, but I will try to stick to a spoonful or two at a time. And finally, Quest bars! These are my go-to snack for taking to the gym or work or in the car. Any time I can't have a real meal I pack a Quest bar (my favorite flavor is the s'more!).



This grocery haul was around $125 after coupons (and that includes some household items I didn't picture). It should last me two weeks or more in combination with what I already have. I'll stop at the store for fresh produce again over the weekend and that should be all of my shopping until next payday (two weeks). I hope this is helpful for anyone struggling with navigating the grocery store!

So how does this become a meal? Well, my 'dinner' (or last meal) today was two eggs (local ones, not the ones I purchased), six slices of turkey bacon, half of an avocado, and an ounce of tomato basil chevre. For a little over 600 calories I topped off with protein and healthy fats. (I didn't hit the gym today so I ate lower carbs.) I prepared burgers with the ground beef I already had and paired them with the buffalo cauliflower for the next several days. I cooked one package of chicken breasts in the pressure cooker with a honey teriyaki marinade and froze the other. The chicken was paired with frozen California blend veggies. Dinners will likely consist of fish from my freezer stash and fresh produce. Breakfast will be something similar to my dinner today or oats and berries. And snacks may be tuna packets, Quest bars, or almonds.

Nutrition for Athletes

Yesterday I had an amazing opportunity! I got to speak at a UPMC Sports Medicine Marathon seminar for the DICK'S Sporting Goods Pittsburgh Marathon. The other presenters included Leslie Bonci and Dave Spell. Leslie is the director of Sports Nutrition at the UPMC Center for Sports Medicine and she also consults with Steelers, Penguins, Pirates, and the Pittsburgh Ballet. Given her amazing credentials and fun personality I paid strict attention to her presentation so I could share the wealth with all of you!

Of course, the first thing every marathon runner or endurance athlete is concerned with is hydration! Leslie explained that the newest research shows 70 ounces of water per day is the baseline for women. Men need 90 ounces minimum. What I found most interesting is that everything you drink (that isn't alcohol) counts towards your baseline! That doesn't mean you can just drink Pepsi or apple juice all day and be okay but even soups and foods high in water content can count towards that minimum intake. Just be sure you add enough water or sports drink to make up for your exercise habits too!

And what about that morning coffee? Or your afternoon energy drink? Maybe you take caffeinated gels prior to or during a run. The maximum amount of caffeine you should ingest per day is only 400mg! Leslie showed us a couple popular products, like Red Bull and 5 Hour Energy shots, and demonstrated just how quickly caffeine adds up. So be sure you're not hurting your body or performance by overdosing on caffeine every day!

Athletes also tend to be concerned about macro nutrients and how to balance their protein, carbohydrate, and fat intake for optimal performance. I learned that it's very personal and usually requires a consult to figure out percentages but there are guidelines that can help. Protein should consist of 0.5-0.8 grams per pound of body weight and be spread evenly throughout the day. Eating an eight egg omelet in the morning and little protein after is not optimal and will lead to muscle loss. So spread it out in little bits through each meal! Carbohydrate intake needs are around 3g per pound of body weight. Leslie also mentioned that fat intake should never be less than 20% of your diet. So no more counting every little bit as long as you hit your minimums!


Leslie also talked a little bit about the hottest trends in the diet industry lately. Gluten free anyone? You will have lower amounts of prebiotics in your digestive tract and it will be hard to hit your fiber intake minimums. Considering 70% of your immune system lives in your digestive tract this is a BIG deal. Try adding Chia seeds for fiber and Omega 3 fatty acids (keep them in the freezer to keep them from spoiling). Eating yogurt with live active cultures or kefir can help too. If you don't want to eat dairy then try taking a daily supplement.

How about coconut oil? Well it's primarily a saturated fat (read, not so great) and it does NOT help you shed body fat or lower your risk of disease. Instead use olive oil and save the coconut for your skin and hair care! Walnuts will replace that unhealthy fat too. A golf ball size serving is the way to go.

Running and other sports result in lots of aches, pains, and inflammation. Instead of popping an NSAID or pain killer you can try tart cherry juice for a natural anti-inflammatory. Drink 8 ounces of juice or a serving of the concentrate after your next run. Ginger can minimize delayed onset muscle soreness (500mg is about right). Turmeric is a tasty spice that also works as an anti-inflammatory and may help prevent Alzheimer's. Try putting 2/5 of a teaspoon in your next dish. Dried plums contain Boron which is necessary for bone health. Eating just 3-4 per day will keep you topped off and also contains those helpful prebiotics!

Finally, who doesn't want to improve their performance? Dietary nitrates can decrease the oxygen expense of an activity. This means you use less oxygen to create the energy to power your workout and tire less quickly. Bodybuilders use supplements like NOXplode but dietary nitrates can be found in some common foods. A spinach and/or arugula salad, for example. Other choices include celery (about two stalks) and beets. And lastly, replace the iron lost with every foot strike using black strap molasses. Just adding a TBSP to your oatmeal or in place of honey in homemade energy bars will do the trick.

LiveFit Trainer: Week 5

My second attempt at week 5 went much better than last week. I got in all but one workout (one leg day instead of two) and my nutrition was much better. I did have a pretzel at the mine 5k with Gem but really didn't have too many cheats.

My weight has stabilized in the mid-130's but I can tell my clothes are fitting differently. My jeans are looser in the waist and tighter in the butt and thighs. Some of my fitted long sleeve shirts are starting to feel kind of snug around my biceps too. Overall, the changes are more subtle than the first few weeks but definitely there. I'm hopeful that, with three more weeks of adding cardio, I'll really see some definition soon.

That's really about all I have for week 5. So let's hope some big things happen with week 6!

LiveFit Trainer Week 1

Today marks the end of my first week of the LiveFit trainer. Obviously there aren't any huge changes to report but I thought a little update might help with motivation (mine and yours!) as we make our way further into the new year.

I made it through all of the workouts for week 1 with a few modifications. The gym was closed New Year's Eve and New Year's Day (isn't that when they get all their new memberships?!) so I made due with home workouts using bands and body weight exercises for chest and triceps day. I was at Paul's house on back and bicep day so we used his gym, which is fairly limited, and did our best. Leg day and shoulder/ab day both happened at my YMCA and the only thing I had to substitute for was seated calf raises because the Y doesn't have the equipment. And yes, I have been sore from head to toe all week. I love it!

As for the nutrition, I have been doing really well in my own opinion. I cheated with some wine and champagne on New Year's Eve but I saved the calories in my plan so the only damage was the shift in my macros. I had some popcorn and fruit snacks with the kids one day. And I have had Starbucks coffee twice this week but I stuck to a tall and made it a 'skinny' version of my usual order.

My typical day consists of lots of eggs, chicken, and fish. I get unlimited veggies so Birds Eye Steamfresh bags are my best friend right now. I only get a single serving of starch with each meal so rice cakes and sweet potatoes make up most of my carbs.

I figured I'd be getting bored or sick of this by now but I really don't mind it. I feel more alert and I'm sleeping better (my Fitbit says my sleep efficiency is at 99%). The only thing I really miss is cardio and that will be coming back soon. I may begin to add a few miles warm up pre-lifting in week two. I know I won't get optimal muscle gain but I also have a 5k and 50k that I'm registered for!

I've also improved my overall habits. I upgraded to a 40 oz water bottle to aid with hydration. My Fitbit is motivating me to move more. (I still can't get 5 full lights without cardio!) My grocery bill has actually gone down now that I buy produce, meat, and a small amount of other things and then do an entire week of food prep in a day. Eating out has also become a thing of the past for the most part. The one time I was out for a meal I had a salad with oil and vinegar and then ate my protein and starch when I got home.

There's really no physical changes to report yet other than being sore. I was up 0.5 pounds when I weighed in today which I expected. Inflammation, better hydration, and being stuffed full of fish and veggies will all add some weight. All in all, I'm excited to keep trying to improve as I go and see what happens over the next few weeks.

Momma Said WOD You Out

I'm recovering better than I'd hoped from the Baker 50. I think the main reason is that I have trained hard for the last four months and my body has gotten really good at recovering. The flip side to that is that recovery forces your body to use nutrients to rebuild the muscles you just tore apart. I'm still taking my GNC Ultra Mega vitamin packet daily as well as my Energy Bits.

However, neither of those supplements contains the macronutrients, specifically the amino acids/proteins, that my body needs right now. My appetite is severely lacking for the amount of calories I burned and that's not uncommon following an endurance event. To make up for it I've been using Premier Protein bars and shakes as one of my daily snacks. I can't say enough about how tasty these things are! While a sandwich or a steak sounds horrible to me right now the chocolate peanut butter bar is like candy and I have no problem getting it down.

This is seriously not BS. My husband said, "You never post anything bad about a product on your blog." I thought about it and figured I should address his point. If I try something and don't like it then I don't post about it. I don't want to spread bad PR for a product just because I don't like it. If I truly believed something is going to harm someone or should be avoided then I would post that. But I won't just write a post saying I didn't like the taste, texture, colors or whatever about a product I was sent to try. Now that I've gotten that out of the way....
 
I've seriously recovered so well that I decided to get back on schedule and go to CrossFit today. I had no illusions that I'd be doing today's WOD but I figured some basic movements or skill work might loosen up the last of the kinks in my quads and calves. I decided to do a simple workout:
 
 
I chose to use just the bar for the hang powers (35#) and I used a little heavier band for my pull ups than I usually would. Other than that I just took it slowly and went at a comfortable pace. I finished in 22:15 which I didn't think was bad at all for 48 hours post-ultra. And I was right in that I felt much better afterwards.
 
Once I got home Shane filled up the baby pool and I splashed and played with Ash until Gem got home from her first day of school. After dinner Gem, Ash and I had a dance party to Kidz Bop in the living room. I am really happy that doing what I love doesn't have to stop me from making memories with my children. Now if I can just say the same thing about this semester of school....
